Shrug: Muscles Worked and How to Do It

TL;DR

The shrug works your trapezius, the muscle running from your neck across your shoulders to your mid back. Lifting your shoulders straight up toward your ears loads the upper traps directly, building the shoulder and neck strength that supports heavier pulls like the deadlift and row.

Muscles worked

Your trapezius is the only mover in a shrug, and the upper portion does almost all the work. It attaches along your neck and shoulder blades, and its job here is scapular elevation: pulling your shoulders straight up toward your ears. Because the movement pattern is so simple, the shrug isolates the upper traps more directly than pulling exercises where your back, arms and grip all share the load.

How to do it

  1. Stand up straight with your feet at shoulder width as you hold a barbell with both hands in front of you using a pronated grip (palms facing the thighs). Tip: Your hands should be a little wider than shoulder width apart. You can use wrist wraps for this exercise for a better grip. This will be your starting position.
  2. Raise your shoulders up as far as you can go as you breathe out and hold the contraction for a second. Tip: Refrain from trying to lift the barbell by using your biceps.
  3. Slowly return to the starting position as you breathe in.
  4. Repeat for the recommended amount of repetitions.

Form tips

  • Lift by shrugging your shoulders straight up, not back or in a circle.
  • Pause briefly at the top and squeeze before lowering.
  • Keep your arms straight; let your traps do the pulling, not your biceps.
  • Use a grip you can hold without your forearms failing first, or straps if needed.
  • Lower under control instead of dropping the weight.

Frequently Asked Questions

Do shrugs work anything besides the traps?

Shrugs are built to isolate the trapezius. Your grip and forearms work isometrically to hold the bar, but the shoulder-elevation movement itself is driven almost entirely by the upper traps, which is what makes shrugs useful as a focused trap-building exercise.

How many reps should I do for shrugs?

For building trap size, aim for 6-12 reps per set at about 67-85% of your one-rep max, the general range for muscle growth. If your grip fails first, use straps or go heavier for fewer reps so your traps stay the limiting factor. Check that number with the 1RM calculator.

Are dumbbell shrugs or barbell shrugs better?

Both work the same trapezius pattern. Dumbbells let your arms sit slightly out to the sides, which some lifters feel gives a fuller squeeze, while a barbell often lets you load more weight. Pick whichever lets you feel the traps working without your arms taking over.
