Hang Clean: Muscles Worked and How to Do It
TL;DR
The hang clean is a full-body power move built around your quadriceps, which drive the initial hip and knee extension. Your glutes, hamstrings, lower back and traps add hip-hinge power and the shrug, while your calves, shoulders and forearms control the bar into the catch.

- Quadriceps

- Calves, Forearms, Glutes, Hamstrings, Lower back, Shoulders, Traps

Muscles worked
Your quadriceps are the primary mover in the hang clean. Along with your hips, your knees drive the explosive extension that sends the bar upward from the hang position, then bend again to help you drop under the bar into the front rack catch.
Your glutes, hamstrings and lower back form the hip hinge that starts the pull. They extend your hips explosively alongside the quads, which is where most of the power in the lift comes from.
Your calves extend through your ankles at the top of the pull, your traps shrug the bar upward, and your shoulders and forearms help guide and receive the bar as you rotate your elbows through into the front rack position.

How to do it
- Begin with a shoulder width, double overhand or hook grip, with the bar hanging at the mid thigh position. Your back should be straight and inclined slightly forward.
- Begin by aggressively extending through the hips, knees and ankles, driving the weight upward. As you do so, shrug your shoulders towards your ears.
- Immediately recover by driving through the heels, keeping the torso upright and elbows up. Continue until you have risen to a standing position.
Form tips
- Start the pull by extending your hips and knees together, not by yanking with your arms; the power comes from your legs and hips.
- Keep the bar close to your body throughout the pull, grazing your thighs on the way up.
- Finish the shrug fully before you bend your knees to drop under the bar.
- Catch the bar in a quarter-squat front rack with your elbows up, not standing straight-legged.
- Practice the movement with an empty bar before adding real load; it is a technical lift.

Frequently Asked Questions
Is the hang clean a leg exercise or a back exercise?
Both, but your quadriceps lead the movement. The hang clean is a full-body power lift: your legs and hips generate the explosive extension, your traps and shoulders finish the pull, and your lower back stays braced throughout to transfer that power to the bar.
How many reps should I do for hang cleans?
Keep sets short. Because it is a technical power lift, most lifters stay in the strength range of 6 reps or fewer per set, at a load you can move explosively once your technique is solid. Check your working numbers with the 1RM calculator.
